Most people think protein is simply protein.
They couldn’t possibly be more wrong.
There is such as thing as “good protein vs bad protein” when it comes where you should be sourcing this macronutrient from.
The quality, source, amino acid profile, and digestibility of the protein you eat… all of these factors determine whether you are building a fully optimized body or just eating expensive filler.
What I am about to share will challenge what your doctor, your coach, and the supplement industry have been telling you.
While directing you toward the staples that ought to be making up a good portion of your daily diet.

Why Most People Are Getting Protein Wrong
The mainstream narrative says you should be hitting a certain amount of protein in grams every day.
To their credit, it represents one step further toward the truth and (by extension) a step away from prior incorrect narratives.
But it still remains a dangerously oversimplified view of human physiology.
Protein QUALITY — not just quantity — determines whether you are actually stimulating muscle protein synthesis (MPS) and supporting the anabolic hormonal environment your body requires to stay lean and strong as you age.
When it comes to the “good protein versus bad protein” discussion, we are really asking three separate questions:
- Does this protein contain all the essential amino acids your body cannot produce on its own?
- How bioavailable is it, i.e. how much actually reaches circulation and gets used?
- Does it contain enough leucine to trigger mTORC1, the master regulator of muscle protein synthesis?
If your protein source fails on any of those three counts, you are leaving serious gains on the table and potentially accelerating muscle loss… especially after the age of 40.
The Science of Protein Quality: What Actually Matters
Protein quality is not measured by total grams.
It is measured by amino acid profile and digestibility, captured in a metric called the Digestible Indispensable Amino Acid Score (DIAAS).
DIAAS replaced the older PDCAAS model and is now the global standard used by the FAO and by serious protein researchers.
A DIAAS score above 1.0 means the protein exceeds human requirements for all indispensable amino acids at that serving size.
Here is what the data shows for popular high-protein dietary choices:
- Whole egg – DIAAS around 1.13, a near-perfect amino acid profile confirmed in egg-based meal testing
- Whey protein concentrate – DIAAS around 1.09, highly bioavailable and fast-absorbing
- Beef – DIAAS around 0.92, an excellent complete protein
- Soy protein isolate – DIAAS around 0.90, technically acceptable but loaded with phytoestrogens
- Pea protein – DIAAS around 0.82, falling short on methionine and other essential amino acids
- Wheat protein – DIAAS around 0.45, which is not a real protein source for optimization purposes
The plant protein scores have been measured directly using true ileal digestibility, so this is not a matter of interpretation.
It’s the type of science that vegans and other prominent members of the plant-based industry would prefer you never lay your eyes on.
Leucine: The Non-Negotiable Trigger
Leucine is the critical amino acid that initiates muscle protein synthesis.
Without hitting the leucine threshold (~2.5-3 grams per meal), you are not meaningfully stimulating mTORC1.
Previous research done on the leucine trigger \shows adults over 60 need about 2.8 grams of leucine, or roughly 30 grams of quality protein, in a single meal before MPS switches on at all.
Younger men get a more linear response, which is exactly why meeting this criteria becomes more critical as you age.
A protein source low in leucine can fail to produce an anabolic response, even you get a high amount of protein per serving.
Here’s a small illustration of leucine content found in common sources of protein:
- Whey protein – roughly 10 to 11 percent leucine, the highest of any common protein
- Eggs – roughly 8.5 percent leucine
- Beef and chicken – roughly 7 to 8 percent leucine
- Pea protein – roughly 6.5 to 7 percent leucine
- Hemp protein – roughly 5.5 to 6 percent leucine
The difference matters enormously for men over 35 who are already facing the early stages of sarcopenia.
You MUST that leucine threshold at every meal if you are serious about preserving or building muscle.

The Best Protein Sources: Ranked and Explained
Tier 1: Elite Protein Sources
These are the sources I use personally and recommend for any serious optimization protocol.
Whole eggs:
- Complete amino acid profile with a DIAAS above 1.0
- Rich in choline, fat-soluble vitamins, and testosterone-supportive dietary cholesterol
- The most bioavailable whole food protein on the planet
Grass-fed beef:
- High in leucine, creatine, carnosine, and zinc
- Superior fatty acid profile compared to grain-fed
- Supports testosterone production through its saturated and monounsaturated fat content
Wild-caught fatty fish such as salmon, sardines, and mackerel:
- Complete amino acid profile
- Rich in omega-3s that lower systemic inflammation and improve insulin sensitivity
- High in vitamin D3, which directly supports testosterone biosynthesis
Whey protein, grass-fed and minimally processed:
- The fastest-absorbing protein available
- Highest leucine content of any supplement source
- Best used post-training or as a gap filler, rather than as a dietary staple that replaces whole foods
Pastured chicken and turkey:
- Lean, high-quality complete protein
- Easy to prepare in volume
- Underrated for the glycine to methionine ratio when you eat the whole animal, skin and connective tissue included
Tier 2: Acceptable Within Certain Contexts
Cottage cheese and Greek yogurt, full-fat and low-sugar:
- Rich in casein, a slow-digesting protein that supports overnight muscle preservation
- Full-fat versions carry CLA and fat-soluble vitamins
- Processed or flavored versions are sugar traps wearing a health label (go for low-fat to no-fat if calorie control matters to you)
Legumes combined with other sources:
- Not complete proteins on their own
- Useful for filling volume and fiber needs when paired with animal protein
- Not a replacement strategy under any circumstance
Tier 3: Avoid or Severely Limit
These sources are what I call “protein theater” because they look like protein on a label but do not function like protein in your body…
- Soy protein isolate – loaded with isoflavones that bind estrogen receptors (fermented soy is the only limited exception)
- Mass gainer powders – primarily cheap carbohydrate with low-quality protein, or “a scam wrapped in a tub” as I like to call them
- Ultra-processed plant protein blends – combine poor amino acid profiles with seed oils, synthetic fillers, and gut-disrupting additives
- Collagen as a sole protein source – collagen is NOT a complete protein as it is devoid of tryptophan and carries almost no usable leucine
Use collagen to support joints and connective tissue, and never as your MPS driver.

The Plant Protein Myth
The push toward plant-based protein is not primarily driven by science.
It is largely driven by a multi-billion dollar industry on the backs of ideology and agricultural lobbying.
The data consistently shows the skeletal muscle anabolic response to plant protein is measurably lower than to animal protein at matched intakes.
And a critical review of the same question lays out exactly why: Lower digestibility, greater splanchnic extraction, and lower leucine content across nearly every plant source.
Can you get adequate protein from plants?
Technically, yes.
But you would have to eat significantly more of it, combine sources strategically, source the leucine separately, and add on additional supplements to account for the micronutrient deficiencies you are now facing.
Why waste time doing all that, when the superior option is sitting right in front of you?

Sarcopenia hits women hard after menopause, and under-dosing high-quality animal protein is one of the most common and damaging mistakes being made by female health optimizers.
This is why her framework on peptides for women over 40 already assumes the protein foundation is already handled.
Protein Timing and Distribution
Hitting your daily protein target in one or two massive meals is not optimal in the context of maximizing MPS.
While it’s not the biggest difference maker for younger biohackers, it certainly can be for older adults who are facing the very real problem of anabolic resistance.
Therefore, distribute your protein across at least four to six meals per day to maximize the number of mTORC1 activation windows you create.
That is the difference between surviving on protein and actually using it to build the physique you are working for.

Safety, Risks, and Contraindications
High protein intake is safe for healthy adults with normal kidney function.
The outdated fear that protein damages the kidneys has been systematically reviewed and found to have no support in healthy individuals eating above the RDA.
A few real considerations still remain:
- If you have pre-existing chronic kidney disease, work with an optimization-minded physician before increasing protein significantly
- Watch for hidden additives in protein supplements; artificial sweeteners, seed oils, and synthetic thickeners can impair gut function and drive inflammation
- Sourcing matters enormously, since factory-farmed meat raised on antibiotics and poor feed will produce an inferior fat profile
Your protein supplement should have a short, clean ingredient list… if you can’t pronounce half of it, pick something else.

They sell you mediocre protein in flashy packaging and back it with pseudo-science.
You buy into it, you start spinning your wheels while your muscle mass declines, and you give up because everything went wrong despite “doing everything right”.
